The FDA cites 400 mg a day — roughly four cups of brewed coffee — as the amount not generally associated with negative effects in healthy adults. ACOG puts the figure at 200 mg in pregnancy, and 100 mg is the commonly quoted ceiling for adolescents, though the American Academy of Pediatrics advises against caffeine for under-18s altogether.
How long does caffeine actually stay in your system?
Caffeine leaves the body by first-order kinetics, which is a precise-sounding way of saying that a fixed fraction goes per unit of time rather than a fixed amount. The half-life — the time to clear half of what is there — is about 5 hours in a typical healthy adult, with the population spread usually quoted as 3 to 7 hours.
That one number does most of the work. A 200 mg cold brew at 3 PM is 100 mg at 8 PM, 50 mg at 1 AM and 25 mg at 6 AM. Full clearance takes roughly five half-lives, the better part of a day, which is why the useful question is never “when is it gone?” but how much is left at the moment you try to fall asleep. That is the number this calculator puts in large type.
What changes your half-life
Caffeine is broken down almost entirely by one liver enzyme, CYP1A2, and anything that speeds that enzyme up or slows it down moves your whole curve. The slider covers the ordinary range; several common situations sit well outside it, and if you are in one of them, drag the slider to 7 and read the result as optimistic.
- Oral contraceptives roughly double it, to around 10 hours. A 4 PM coffee on the pill behaves something like an 11 AM coffee off it.
- Pregnancy stretches it dramatically — to as much as 15 hours by the third trimester. That is part of why the recommended daily ceiling drops to 200 mg.
- Smoking roughly halves it, to about 3 hours, because tobacco smoke induces CYP1A2. It is also why quitting can make an unchanged coffee habit suddenly feel like too much.
- Genetics. Common CYP1A2 variants sort people into fast and slow metabolisers, which is the honest explanation for the colleague who drinks espresso after dinner and sleeps fine.
- Liver disease and certain medications — some antibiotics and antidepressants among them — can extend it severalfold.
Why 50 mg is the default line, and why it is only a default
There is no official blood-caffeine threshold for sleep. 50 mg — about half a cup of brewed coffee — is a practical starting point, not a clinical one, which is exactly why the slider exists. The evidence that does exist is about dose and timing: a well-known 2013 trial in the Journal of Clinical Sleep Medicine gave people 400 mg at 0, 3 and 6 hours before bed, and even the dose taken six hours before bedtime cut objectively measured sleep by more than an hour. Under a 5-hour half-life, that six-hour-early dose still leaves roughly 175 mg on board at lights-out.
The striking part is that participants largely did not notice. Caffeine blunts your perception of its own effect, so self-reported sleep quality stayed flat while the recordings did not. If you are confident coffee has no effect on your sleep, that is the belief the data is least kind to. Move the threshold down if you are sensitive, up if you have genuinely tested it.
How much is too much in a day?
The FDA has repeatedly cited 400 mg a day as the amount not generally associated with negative effects in healthy adults. That is around four 8 oz cups of brewed coffee — or two large energy drinks plus a pre-workout scoop, which is how most people overshoot it without noticing. Single doses above roughly 1,200 mg are where seizures and other toxic effects have been reported.

Does caffeine dehydrate you?
Not meaningfully, at the doses most people drink. Caffeine is a mild diuretic and habitual drinkers develop tolerance to that effect, so tea and coffee still make a net positive contribution to your daily fluid. The real link between caffeine and hydration is subtler: the flat, foggy stretch as a dose wears off is very easy to mistake for tiredness when part of it is thirst, and the reflex is another coffee rather than a glass of water.
