How much water is in your food?

About a fifth of your water comes from food

Roughly 20% of the water you take in each day arrives on a plate rather than in a glass. In the US survey data behind the official reference intakes that share was 19% — about 0.7 L a day for men and 0.5 L for women. Europe's figure is a range, 20–30%, because it depends on what you eat.1,2

The share

Where your water actually comes from

Every official intake figure already counts your food. NASEM's adequate intakes — 3.7 L a day for men and 2.7 L for women aged 19–30 — are totals for drinking water, other beverages and food moisture combined. In the US survey data drinks supplied about 81% and food about 19%, which the chapter also rounds to "approximately 20 percent".1 EFSA sets lower totals, 2.5 L and 2.0 L, and assumes food provides 20–30%.2

Those are population averages, not facts about you. A US review put the share at about 22%, with one detailed study at 20.7%, and noted the underlying measurements are poor.4 Weighing duplicate portions of everything 947 young Chinese adults ate, researchers found food supplied 38.0% of total water — a median of 836 mL out of 2,118 mL a day — on a diet built on soups and moist dishes.5 Children run higher: 20–29% in US data,1 33–38% in German children aged 2–13.2

So "a fifth" is the headline, and your own share moves with your plate.

Why food water counts

No hydration index has ever been run on solid food. This is what the guidelines count and what the trials measured.

  • Strong evidenceGuideline

    It is already in the official numbers. NASEM and EFSA both define total water intake as drinking water plus beverages plus food moisture, and the CDC describes intake the same way, naming water-rich fruits and vegetables and giving no numeric target.1,2,9

    Total water 3.7 L/day (men) and 2.7 L/day (women). Fluids 3.0 L (101 fl oz, about 13 cups) for men and 2.2 L (74 fl oz, about 9 cups) for women. Food provided 19% (0.7 L for men, 0.5 L for women); elsewhere the chapter says about 20% from food and 80% from fluids.

    Caveat: The adequate intake is set from median US intakes, not a physiological requirement. Cite NASEM directly: Maughan 2016's introduction misstates the women's figure.

    The share swings with the cuisine. About 19–22% in US data, 20–30% assumed in Europe, and 38.0% measured by duplicate portion in young Chinese adults.4,1,2,5

    US about 22% from food; one in-depth US study found 20.7%. Water content bands: 90-99% for fat-free milk, cantaloupe, strawberries, watermelon, lettuce, cabbage, celery, spinach, pickles and cooked squash; 80-89% for fruit juice, yogurt, apples, grapes, oranges, carrots, cooked broccoli, pears and pineapple; 70-79% for bananas, avocados, cottage cheese and baked potato; 30-39% for cheddar, bagels and bread.

    Caveat: The authors note the underlying intake measurements are poor.

  • Moderate evidenceRandomised trial

    Food brings sodium and potassium, which help you keep the fluid. After exercise, a meal eaten with plain water left people near balance at six hours; the same volume drunk as a sports drink left them in deficit.7

    n=8, 2.1% body mass lost, water intake 150% of the loss. Meal 63 kJ/kg (53% carbohydrate, 28% fat, 19% protein). Urine: meal plus water median 665 mL (range 396-1190) vs 934 mL and 954 mL for the sports drink. Net balance at 6 h -29 mL vs -337 mL and -373 mL. Sodium intake 63 ± 4 vs 42 ± 2 mmol; potassium 21.3 vs 6.8 mmol.

  • Moderate evidenceRandomised trial

    Soup is the food that behaves like a drink. After 2.5% dehydration, chicken broth and chicken noodle soup restored plasma volume while water and a sports drink did not. USDA puts plain broth at 97.7% water — 234 mL in a cup.8,3

    n=30 (15 men, 15 women), 2.5% body weight lost, 2 h of rehydration. Chicken broth Na 109.5 and K 25.3 mmol/L; chicken noodle soup Na 333.8 and K 13.7 mmol/L; sports drink Na 16.0 mmol/L. Plasma volume vs before dehydration: broth -1.6 ± 1.1% and soup -1.4 ± 0.9%, against water -5.6 ± 1.1% and sports drink -4.2 ± 1.0% (P<0.01). Urine: sports drink 310 ± 30 mL vs broth 188 ± 20 mL.

    Caveat: Abstract only. Only two 175 mL portions were the test drink; the rest was water, and the soup's sodium was very high.

  • Moderate evidenceObservational

    In children, more fruit and veg tracks with better hydration. In 442 German children aged 4–10, each extra 100 g of solid fruit and vegetables predicted about 46 mL more free water reserve — observational, so association, not cause.6

    n=442 children, 1286 records. Each extra 100 g of solid fruit and vegetables predicted about 46 mL more free water reserve; fruit and vegetable juice beta = 43 (P<0.0001). Solid fruit and vegetables supplied 12% of total water intake and juices 10%. 22% of the children had a negative free water reserve.

The honest part

What this table cannot tell you

Everything above is real, and narrower than it looks.

  • Cooking adds the water

    Oatmeal, rice and pasta are listed as they are eaten — 84.8%, 68% and 61.8% water — because USDA describes them cooked with water. Most of the 203 mL in a bowl of oatmeal is what you poured into the pan. It counts; it is just not the grain's own.3

  • A food's water percentage is not a glass of water

    The hydration studies elsewhere on this site measured drinks: a litre swallowed in 30 minutes by rested, already-hydrated adults.10 Nobody has run that protocol on a plate of cucumber, so these foods are ranked by what they contain, not by how well they hold it.3

  • The water comes with everything else

    A cup of cottage cheese carries 176 mL of water and also 787 mg of sodium and 235 calories. A cup of grapes carries 122 mL and 23.4 g of sugar. Choosing food for water alone is a bad trade.3

  • Food contributes; it does not replace

    The sources that count every drop of food moisture still put 70–81% of total intake in drinks. Your plate helps — that is the claim, not that you can eat instead of drinking.1,2

Who should be careful

On a fluid restriction for heart or kidney disease, the water in food counts toward it too — a reason to ask your clinician how they want it counted, not to adjust anything yourself. If you limit potassium, these foods carry a lot: a 10 oz package of spinach is 1,306 mg, one banana 375 mg.3 If you watch sodium, the cooked grains are survey entries for food as normally eaten, salt included — white rice 387 mg a cup, pasta 325 mg.3

Which food has the most water?

By percentage, iceberg lettuce at 95.6%, celery at 95.4%, cucumber at 95.2%. By what actually reaches you, watermelon wins: a wedge cut as a sixteenth of a melon is 286 g and carries 262 mL, a little over an 8 fl oz glass.3

Does eating watermelon count as drinking water?

It counts toward your total water intake -- that is how NASEM and EFSA define the total. A cup of diced watermelon is 139 mL, about six-tenths of a glass. Whether solid food holds that fluid as well as a drink does is unmeasured, so "counts" is not "as good as".1,2,3

How much of my daily water should come from food?

There is no target for the food share, only observations: 19% in US survey data, about 0.7 L for men and 0.5 L for women; 20-30% assumed by EFSA; 38% measured in young Chinese adults. Your job is the total, not the split.1,2,5

Can I eat my water instead of drinking it?

No. Every authority that counts food moisture still puts 70-81% of the total in beverages. The produce-heavy day in the estimator above reaches 964 mL -- useful, and still about a quarter of the 3.7 L adequate intake for men.1,2,3

Does soup count as water?

Soup is the closest food gets to a drink: USDA puts plain broth at 97.7% water, 234 mL in a cup. After dehydration, broth and chicken noodle soup restored plasma volume where water and a sports drink did not. Sodium is the likely reason, and the catch. Water Goose has a soup preset, so it logs like any other drink.3,8

Are fruits and vegetables better than water for hydration?

No evidence supports that, and this page does not claim it. The one study cited here is observational: in children, each extra 100 g of solid fruit and vegetables was associated with about 46 mL more free water reserve. Association, in children -- not a head-to-head against a glass of water. The USDA entries are specific about form (cucumber with peel, kiwi peeled), and the table prints USDA's own description, so what you see is what was analysed.6,3

Composition comes from USDA FoodData Central: Foundation Foods 2026-04-30, FNDDS 2024-10-31 and SR Legacy 2018-04. Raw produce and dairy use Foundation entries where current and complete, otherwise SR Legacy; cooked dishes use FNDDS. Servings are USDA's own household portions in USDA's wording, scaled from the published per-100 g amounts by gram weight.   • energyKcal uses nutrient 1008 (Energy, kcal) when present, else 2048 (Atwater Specific Factors), else 2047 (Atwater General Factors). carbohydrateG uses 1005 (by difference), else 1050 (by summation). sugarsG uses 2000, else 1063. nutrientIds on each item records the id used.
  • In the FNDDS 2024-10-31 CSVs, food_nutrient.nutrient_id holds nutrient_nbr (e.g. 255 for water), not nutrient.id; values were mapped through nutrient.csv.
  • density (g/mL) = gram weight / volume of the item's USDA volume portion closest to 1 US cup (1 US fl oz = 29.5735 mL, 1 US cup = 236.588 mL). FNDDS portion weights are rounded household conventions (e.g. 1 fl oz of a water-like drink = 30 g), so derived densities are approximate, roughly +/-2%, and are not laboratory measurements.

Who paid for the research

Hydration research is heavily industry funded. That does not make a study wrong, but you should know who paid before you weigh it. Water Goose took no money from anyone named here, and no brand saw this page before it went up.
