Creatine is one of the most studied supplements there is and is considered safe for healthy adults at these doses. Why creatine changes what you should drink
Creatine works by topping up the phosphocreatine your muscles use to regenerate ATP during short, hard efforts. To do that it has to get inside the muscle cell, and it does not travel alone: creatine is osmotically active, so it pulls water in with it. That is the whole mechanism behind the extra fluid, and it is also why the first week of supplementing usually shows up on the scale as 1–2 kg (2–4 lb) of body mass. That gain is not fat, and for most people it is not puffiness sitting under the skin either — it is intracellular water, inside the muscle, which is broadly the point.
The water has to come from somewhere. For the few days while your stores are filling, that somewhere is the rest of your body’s fluid budget, which is the honest reason to drink a bit more while you saturate. Once you are saturated, the demand largely stops being a moving target.
How much extra water: the 100 mL per gram figure
The number this calculator uses, and the one you will find repeated across coaching and supplement writing, is about 100 mL (3.4 oz) of water per gram of creatine. On a 5 g maintenance dose that is roughly half a litre on top of your usual intake. On a 20 g loading day it is two litres, which is a large addition and one reason loading is worth thinking about rather than defaulting to.
Be clear about what that figure is. It is practical guidance, not a clinical threshold — no trial has established a minimum fluid intake for people taking creatine, and nobody is going to fail a lab test for missing it by 200 mL. Your baseline matters more than the increment does. The US National Academies (NASEM, formerly the IOM) put adequate total water intake at about 3.7 L a day for men and 2.7 L for women, with roughly a fifth of that arriving in food. If you are not close to that before you start supplementing, that gap is the thing to fix first.
Does creatine dehydrate you?
Probably not, and the claim is weaker than its popularity suggests. It has been examined directly: a 2009 systematic review in the Journal of Athletic Training looked at whether creatine impaired heat tolerance or hydration status in athletes exercising in the heat and found no evidence that it did. If anything the pooled data leaned the other way, toward fewer cramps and heat illnesses in supplemented athletes. Because creatine raises total body water, some researchers have argued it may even give a small thermoregulatory advantage.
The dehydration and cramping warnings that attached themselves to creatine in the 1990s came from anecdote and cautious early position statements rather than from trials. Drink well anyway — not because creatine is dangerous, but because a supplement that shifts water into muscle while you sweat is not an argument for paying less attention to fluids.
Loading versus maintenance
The classic loading protocol is about 20 g a day (0.3 g/kg) split into four 5 g doses for five to seven days, then 3–5 g a day after that. It works: muscle creatine stores rise roughly 20–40% and they get there in under a week. The four-way split is mostly about avoiding the stomach upset a single 20 g hit tends to cause.
Loading is optional. Taking 3–5 g a day and nothing else reaches the same saturation in about three to four weeks. The end state is identical; loading buys you roughly three weeks, and it costs you the largest water demand, the highest chance of GI trouble, and four things to remember instead of one. If you are not chasing a date, maintenance-only is simpler and much easier to hydrate around — which is why this calculator opens on it.
Timing, and what to take it with
Timing is a small effect wearing a large hat. Taking creatine with a meal containing carbohydrate and protein may modestly improve uptake, and post-workout has a slight edge in some studies, but the differences are marginal next to the thing that actually decides your result: taking it every single day, including rest days. Saturation is a function of daily intake, not of whether you trained.

When to ask a doctor first
In healthy adults, studies running up to five years have not found kidney harm at these doses. That is not the same as “safe for everyone”. If you have kidney disease or a single kidney, take medication that affects kidney function, are pregnant or breastfeeding, or are under 18, get an opinion before you start.
One practical wrinkle worth knowing even if you are perfectly healthy: creatine supplementation raises serum creatinine, which is the exact marker labs use to estimate kidney function. It can make a routine blood test look worse than your kidneys actually are. Tell whoever reads your results that you supplement, before they interpret the eGFR.
Better signals than the number on this page
Pale straw-coloured urine, an absence of persistent thirst, and a bodyweight bump of a kilo or two in the first week are all better evidence that you have got this right than any arithmetic.
